The 80/20 Training Rule
Research on elite endurance athletes consistently shows that approximately 80% of their training volume is performed at low intensity (Zones 1–2) and only 20% at moderate-to-high intensity (Zones 3–5). This "polarized training" approach produces superior adaptations compared to doing most training at moderate intensity:
- Zone 2 (80% of volume): Builds mitochondrial density, fat oxidation capacity, aerobic efficiency, and cardiovascular health without excessive recovery demand.
- Zones 4–5 (20% of volume): Drives VO₂ max improvements, lactate threshold adaptations, and neuromuscular speed development.
- Zone 3 (minimize): Sometimes called the "grey zone" — not easy enough to allow full recovery, not hard enough to drive strong adaptations. Best used sparingly.
How to Monitor Heart Rate During Exercise
- Chest strap monitor: Most accurate — measures electrical signals from the heart. Recommended for interval training and HIIT.
- Optical wrist sensor (smartwatch): Convenient and adequate for steady-state cardio. Less accurate at high intensities due to movement artifacts.
- Manual pulse check: Count for 15 seconds and multiply by 4. Useful for checking effort level during rest intervals.
- Talk test: A practical field test. Zone 2 = can speak in full sentences. Zone 4 = can only say 2–3 words. Zone 5 = cannot speak.

Heart rate zones are ranges of beats per minute (BPM) that correspond to different intensities of cardiovascular exercise. Each zone produces different physiological adaptations: lower zones burn fat as the primary fuel source, middle zones improve aerobic efficiency and cardiovascular health, and upper zones push VO₂ max and anaerobic capacity. Most training programs recommend spending the majority of training time in lower zones (Zone 2) with occasional high-intensity sessions in Zones 4–5.
The Karvonen formula calculates target heart rate using your Heart Rate Reserve (HRR): HRR = Max HR − Resting HR. Target HR = Resting HR + (HRR × intensity percentage). This is more accurate than simple percentage-of-max-HR because it accounts for your resting heart rate — which varies significantly between individuals. A lower resting heart rate means a larger HRR, which is characteristic of higher cardiovascular fitness.
Measure your resting heart rate first thing in the morning, before getting out of bed. Place two fingers on your wrist (radial artery) or neck (carotid artery) and count beats for 60 seconds. Alternatively, count for 15 seconds and multiply by 4. Take the measurement on 3 consecutive mornings and use the average. A normal adult resting heart rate is 60–100 BPM; athletes often measure 40–60 BPM.
Zone 2 (approximately 60–70% of max heart rate) is the aerobic base zone where your body primarily burns fat and relies on the aerobic energy system. Training in Zone 2 improves mitochondrial density, fat oxidation efficiency, lactate clearance, and cardiovascular efficiency. Elite endurance athletes spend 70–80% of their training volume in Zone 2. For general health, 150+ minutes per week of Zone 2 exercise is associated with significantly reduced cardiovascular disease risk.
VO₂ max is the maximum rate at which your body can consume oxygen during intense exercise, expressed in ml/kg/min. It is considered the gold standard for cardiovascular fitness. Zone 4–5 training (threshold and VO₂ max intervals) is the most effective way to improve VO₂ max, while Zone 2 builds the aerobic base that allows you to sustain those high-intensity efforts. A 1-point increase in VO₂ max is associated with meaningful reductions in all-cause mortality risk.
The 220 − age formula is a population average with a standard deviation of approximately ±10–12 BPM — meaning your true max HR could be 10–20 BPM higher or lower. It tends to overestimate max HR in younger adults and underestimate it in older adults. More accurate formulas exist (such as 208 − 0.7 × age by Tanaka et al.), but the most accurate method is a graded exercise stress test. The Karvonen formula used by this calculator partially compensates by incorporating resting heart rate.
A well-structured cardiovascular training program typically follows the "80/20 rule": spend approximately 80% of training time in Zones 1–2 (easy, conversational pace) and 20% in Zones 3–5 (moderate to intense).
